Experts explain which supplements are most likely to interfere with sleep, why timing can change their effects, and how to take them more strategically.

Yet one of the most overlooked causes of sleep disruption may be hiding in the very routine intended to improve your wellbeing.
Some supplements are built for the exact opposite of sleep. They increase alertness, sharpen focus, enhance exercise performance or influence neurotransmitters linked to wakefulness. Taken at the wrong time, they can leave you feeling wired long after your head hits the pillow.
For some supplements, the time you take it changes the experience more than the dose. A vitamin, amino acid, or nootropic blend that feels energising at breakfast can feel very different later in the day.

A supplement chosen to improve focus, training performance, or energy levels may be doing exactly what it was designed to do, just later than intended.
If you've already tackled the usual sleep disruptors such as late-night caffeine, alcohol, irregular bedtimes, and endless evening scrolling, your supplement routine may deserve a closer look. Many people assume that vitamins, minerals, and amino acids are neutral from a sleep perspective. Yet with supplements designed to sharpen focus, boost energy, or enhance performance, timing really matters. The supplements may be doing exactly what they should, but they’re operating on your systems at the wrong time of day.
If you've been looking for the cause of unexplained fragmented sleep, your supplement schedule likely deserves the same scrutiny as your caffeine intake. "The impact of supplements on sleep is likely to depend on whether an individual is actually deficient in the substance being supplemented, as well as the formulation of the supplement," says Dr. Hare. This helps explain why one person can take a supplement with no noticeable effect, while another finds their sleep suddenly feels different.
A vitamin doesn't know whether it's 8am or 10pm, but your biology does. Throughout the day, the body moves through a predictable sequence of signals that influence alertness, body temperature, hormone production, and sleep drive.
Adenosine gradually builds as waking hours accumulate, increasing the desire for sleep. Melatonin rises as evening approaches. Cortisol follows its own daily rhythm, typically peaking in the morning before declining later in the day. Certain supplements interact with these systems directly. Others influence neurotransmitters linked to motivation, focus and vigilance.
Dr. Hare points to caffeine as the clearest example. Caffeine blocks adenosine receptors in the brain. Adenosine helps generate sleep pressure across the day. When those receptors are blocked, the brain continues producing signals associated with wakefulness. That's why an afternoon pre-workout can sometimes show up as a midnight problem.
B vitamins help convert food into usable energy and participate in hundreds of metabolic processes. For that reason, many practitioners suggest taking them earlier in the day.
Hayley Paul, RNT, a nutritional therapist and sleep coach at London Sleep Centre, frequently reviews B-complex formulas and vitamin B12 intake when clients report sleep difficulties. "B vitamins act as vital cofactors in metabolic pathways and cellular energy production," she explains.
Some people describe feeling unusually energised after taking methylated B-vitamin formulas. Others notice vivid dreams, lighter sleep, or more frequent waking. Research findings remain mixed but formulation, dosage, and individual biology all appear to influence how someone responds.

Multivitamins are one of the most common places sleep-disrupting ingredients hide. A single capsule may contain high doses of B vitamins, iodine and other nutrients involved in metabolic activity. Taken with breakfast, that may be exactly what you want. Taken after dinner, the experience can feel very different.
Hayley explains that multivitamins don't usually interfere with sleep because of one ingredient alone. More often, it's the cumulative effect of several energising nutrients taken together.
Some formulations may also include green tea extract or other botanical ingredients that introduce small amounts of caffeine. If you've recently switched multivitamins and noticed changes in your sleep, checking both the ingredient list and timing of your dose is a sensible place to start.
This is where the strongest evidence exists. Many pre-workout supplements contain caffeine levels that rival several cups of coffee. Some provide more than 200mg per serving before you've factored in your morning flat white, afternoon tea, or energy drink.
Research consistently shows that caffeine can delay sleep onset, reduce sleep efficiency, and increase the amount of lighter sleep. Dr. Hare advises checking labels carefully, particularly because caffeine content isn't always obvious. A 6pm workout followed by a stimulant-heavy pre-workout can leave the brain receiving wakefulness signals even when you’ve left the gym.
Tyrosine is an amino acid that serves as a building block for dopamine and norepinephrine. Those neurotransmitters help regulate focus, motivation and alertness, which explains why tyrosine appears in many performance and nootropic supplements.
Hayley notes that tyrosine levels can remain elevated for several hours after supplementation. For someone prepping for an exam, presentation, or demanding workday, that may be useful, but if you’re trying to switch off before bed, it can create the opposite effect.
Nootropics are designed to enhance cognitive performance, memory, focus, or mental stamina. The category covers a huge range of ingredients, but many formulas combine compounds (like tyrosine, caffeine, and Alpha-GPC) that increase alertness through different pathways at the same time.
Alpha-GPC increases acetylcholine production, a neurotransmitter involved in memory, attention, and REM sleep regulation. Some people describe an odd mismatch after taking nootropics later in the day. Their body feels ready for bed, but their mind is still running at full speed.
Adaptogens and energy formulas
Adaptogens are frequently grouped together, but their effects can vary considerably. Ashwagandha is commonly found in evening formulations. As bedtime approaches, body temperature gradually begins to fall as part of the transition into sleep. Research suggests glycine may help reinforce that process, with some studies linking supplementation to faster sleep onset and feeling more refreshed the following morning.
L-theanine is naturally found in tea leaves and is known for producing a state sometimes described as calm focus. Unlike sedatives, it doesn't appear to force sleepiness. Instead, it may reduce mental overstimulation by influencing excitatory neurotransmitter activity in the brain.
For people whose thoughts become louder the moment the lights go out, that can be appealing. Hayley describes it as helping reduce the "background apps" running in the mind.
Apigenin is a plant compound found in chamomile, parsley and celery. Interest in apigenin has grown because of its interaction with pathways involved in relaxation and sleep regulation. It now appears in many evening supplement formulations, either on its own or alongside magnesium and other calming ingredients. Research is still evolving, but it has become a popular addition to bedtime routines.
